How caffeine affects sleep duration

Caffeine is a stimulant that blocks sleep-promoting chemicals in your brain. It has a half-life of about 5-6 hours, meaning half of the caffeine remains in your system after that time. Consumed late in the day, caffeine can significantly reduce total sleep time and sleep quality.

The National Center for Biotechnology Information notes that caffeine consumed even 6 hours before bed can interfere with sleep. Individual sensitivity varies widely based on genetics, regular consumption and body weight.

Practical caffeine timing strategies

Setting a daily cutoff time—such as no caffeine after 2pm—allows your body to clear most caffeine before sleep. This cutoff may need to be earlier if you are particularly sensitive or if you sleep early.

If you notice poor sleep quality, track your caffeine intake and timing for two weeks. Common sources include coffee, tea, chocolate, energy drinks and some medications. Gradual reduction helps avoid withdrawal headaches.

Individual metabolism and sensitivity

Some people metabolize caffeine quickly and can tolerate afternoon consumption, while others remain sensitive for hours. Pregnancy, certain medications and liver function all affect caffeine metabolism.

If changing your caffeine timing does not improve sleep, other factors such as stress, light exposure or temperature may need attention. A healthcare provider can help identify which change matters most for your sleep.
